What a calorie deficit actually is

A calorie deficit means you consume less energy than you expend. Fat loss requires some form of deficit over time. The size, the food quality and how you protect muscle decide whether the deficit is sustainable.
Energy balance without the slogans
Bodies obey thermodynamics, but day-to-day weight is noisy. Water, gut content and glycogen hide fat change for days or weeks. A planned deficit is a multi-week trend, not a punishment for yesterday’s meal.
Use the calorie calculator to estimate maintenance, then subtract a modest amount (often 300–500 kcal). Recalculate after the scale and measurements move.
How large is too large
Aggressive cuts increase muscle loss, fatigue and rebound eating. Medical very-low-calorie diets exist and belong in clinics. For a public tool, smaller deficits plus protein and lifting are the default advice.
If you have a history of disordered eating, do not use a deficit calculator as a self-treatment. Speak to a clinician.
When the deficit “stops working”
Logging gaps, weekend extras, and a lower body mass (less expenditure) explain most stalls. Adaptive thermogenesis exists and is usually modest. Fix tracking and training before slashing another 500 kcal.

A common planning range is about 0.25–0.75% of body weight per week. Faster loss is more likely to include water and lean tissue.
Counting is a teaching tool. Some people do better with a plate template after they have calibrated portions. The physics does not change.
Expenditure drops as you get smaller, and a bit further from adaptation. It does not permanently “break.” Extreme dieting plus rebound cycles are the bigger problem.
Beginners and people returning from a layoff sometimes do. Trained lifters usually need closer to maintenance or a surplus to add much muscle.
